There is a conversation I have had more times than I can count — not in the clinic, exactly, but in that liminal space just before a session properly begins, when someone is still arranging themselves in the chair and hasn't yet put on the version of themselves they planned to present. They mention, almost as an aside, that they're exhausted. That they sleep eight hours and wake up feeling scraped hollow. That they've tried the magnesium, the lavender, the blue-light glasses, the weighted blanket. Nothing works.
And then I ask them what time they look at their phone in the morning.
The pause that follows is always the same pause.
Here is what sleep science has been quietly insisting for years, in language too undramatic to go viral: your night's sleep is not decided at night. It is decided in the hours immediately after you wake. The cortisol awakening response — the sharp hormonal spike your body produces in the first thirty to forty-five minutes of consciousness — exists for a reason. It is your system's way of saying *we are awake now, the clock is running, let us align.* Light, movement, temperature, rhythm. These are the signals your circadian biology is waiting for. When you hand your phone to it instead, you are not just starting the day badly. You are telling your nervous system that waking up means immediate threat assessment — emails, news, the performance of other people's lives — and your body will remember that information when it tries to unwind twelve hours later.
But the phone is only one of several ways we quietly sabotage ourselves before 8am.
The habit that surprises people most is sleeping in on rest days. It feels like repair. It is, in practice, social jet lag — a term coined by chronobiologist Till Roenneberg for the misalignment between your biological clock and your social schedule. When you wake at six on a Wednesday and nine-thirty on a Saturday, you are effectively flying to a different time zone twice a week without leaving your bedroom. Your melatonin onset shifts, your sleep pressure miscalibrates, and Monday morning feels like arriving in a city whose clocks are all wrong. The research is consistent: irregular wake times are more disruptive to sleep quality than slightly reduced total sleep. Consistency, not duration, is the thing.
Then there is the coffee, taken immediately. I am not about to tell you to give up coffee — I am Maltese and I have lived in Australia and I understand the sacred nature of the morning cup. But caffeine consumed within the first sixty to ninety minutes of waking works against you in a specific way. Your body is still clearing adenosine — the neurochemical that accumulated while you slept and that, when fully flushed, produces the clean alert feeling you are actually looking for. Caffeine does not give you energy; it blocks the receptor that tells you you're tired. Drink it too early and you borrow alertness from the afternoon, which arrives to find its account empty. The research on delaying your first cup by sixty to ninety minutes after waking is solid and almost universally ignored.
The fourth habit is harder to name because it is not a behaviour so much as a state: waking up and immediately beginning to rehearse. The day's tasks, the difficult conversation you have to have, the thing you said last Tuesday that still feels wrong. Cognitive activation this early — and I mean within the first fifteen minutes — pulls you out of the theta brainwave state that bridges sleep and full wakefulness, and into the sympathetic nervous system's jurisdiction. You are priming your stress response before you have given your body a single piece of evidence that stress is required. The mind and body are in conversation constantly; what you think about in those first waking minutes becomes the mood your physiology has to manage all day.
And fifth — the one nobody wants to hear — is skipping breakfast, or eating it at irregular times, under the misunderstanding that the stomach has nothing to do with sleep. It does. Your gut microbiome operates on a circadian rhythm of its own. A growing body of research in chronobiology and nutritional psychiatry links consistent meal timing — particularly the first meal of the day — with improved sleep architecture, better mood regulation, and reduced cortisol in the evening. The gut-brain axis is not metaphor. It is a two-way nervous system highway, and the first meal of the day is one of the most potent time signals your peripheral clocks receive.
None of this is complicated. All of it is inconvenient.
